From a bent position with the hands clasped low, the hips drive forward and up into a tall arch, then back down.

Why it matters
Mat returns and lifts are hip drives, and the common injury is a back pull: the shoulders go back before the hips go forward and the load lands on the spine. This study is the hip-first order rehearsed with nothing to lift, so the order is learned before the weight is.
The phases


Wrestling stance
- Base. Begin with a base wide enough to move from.
- Knees flexed. Flex the knees and hips while keeping the head up.
- Hands ready. Hands stay ahead of the body, ready to make contact.
- Hold shape. Maintain a shape you can move from in either direction.
Watch for: Do not turn a lower stance into looking down at the mat.
Hip lift shape
- Bent, hands at the hips. Start bent at the hips and knees with the hands clasped low in front.
- Hips forward. Drive the hips forward first; the shoulders follow, they do not lead.
- Tall arch. Finish tall with the hips through and the heels light.
- Back down. Lower under control to the starting shape. No partner is shown.
Watch for: The lift is a hip drive, not a back pull. If the shoulders go back before the hips go forward the load is on the spine.
Three common faults
- Shoulders first
- The upper body leans back and the hips follow. Hips first; the shoulders are pulled along.
- Bending the back
- The arch comes from the lower back instead of the hips extending. The back stays long; the hips move.
- Heels planted
- The heels stay down at the top and the hips stop short. Light heels at the top, then back down.

- Hips forward first; the shoulders follow.
- Finish tall, hips through, heels light.
- Lower under control. No partner is shown.
